Do diets work?

When you’re looking to lose weight, your first instinct might be to go on a diet. There’s always a new fad plan that seems to be more and more restrictive. Because they’re so difficult to maintain, says Natalie Allen, RD, a dietitian and instructor with the University of Missouri, people fail more often than they succeed. Most diets help with weight loss in the short term, but when the weight loss tapers off, people go back to their old ways and regain the weight. Here’s the science behind why most diets won’t work

One of the biggest issues for people, besides getting tired of the limited options, is it’s so much work,” she says. “People need to plan, go to the store, cook healthy things—when a diet controls every decision in your life, it’s difficult to sustain.”

However, there are at least two diets that beat the odds: the DASH diet and the Mediterranean Diet. Allen says research has shown these diets are sustainable and help keep your heart healthy and lower your blood pressure in the long term. And rather than focusing on eating or avoiding any one type of macronutrient, the Mediterranean and the DASH—it stands for Dietary Approaches to Stop Hypertension—diets are more about guidelines to help you make better overall food choices, according to Michelle Abbey, RDN. “Many diets are built around a restriction of some food or food group,” she says. “Psychologically, as soon as we are told we can’t eat X, that’s exactly what we want. Mediterranean and DASH diets put more of an emphasis on what to include, and simply limiting processed foods, sugars, and alcohol. The diets come with guidelines, giving them more of a doable feel then diets that are defined by an all or none mentality (eat X and you fail!).”

Benefits of the Mediterranean and DASH diets

The Mediterranean diet is inspired by eating habits from the Mediterranean region and encourages having dairy products, fish and poultry over red meat, using olive oil as a source of monounsaturated fat and heavy consumption of fruits, vegetables, bread, potatoes, beans, nuts, and seeds, according to the American Heart Association. It also allows for some red wine. If you’re curious about giving it a try, here are some recipes that are a part of the Mediterranean diet plan. “The Mediterranean diet is a sustainable diet that focuses less on the quantity of food consumed, and more on the quality of food in one’s diet,” says dietitian and founder of To The Pointe Nutrition Rachel Fine, RD. “The Mediterranean diet is high in healthy fats and naturally occurring fiber from sources like minimally processed plant-based foods such as grains, legumes, nuts, and seeds. These foods offer significantly more nutrition per bite.”

The DASH diet focuses on daily and weekly nutritional goals, according to the National Heart, Lung and Blood Institute. Like the Mediterranean diet, it emphasizes eating fruits, vegetables, and whole grains and including fat-free and low-fat dairy products, fish, poultry, beans, nuts, and vegetable oils. It also recommends limiting foods that are high in saturated fat, full-fat dairy products, and tropical oils; you’ll also give a wide berth to sugar-sweetened food and drinks. “Like the Mediterranean plan, the DASH diet focuses on lowering blood pressure through increased consumption of fresh fruits and vegetables,” Fine says. “Unlike many fad diets, both the Mediterranean and DASH diets do not focus on eating or avoiding any one type of macronutrient (like carbs or fat). Give dieting a go

Despite the fact that diets don’t have the best reputation, Allen still recommends trying these two.  “If people want to do a diet plan, sometimes that helps them get started,” she says. “It takes away their guesswork and gives them a place to start. Hopefully, they can change their habits and branch out a little bit and incorporate other foods.” Ideally, the plan you adopt becomes a way of life, she says, because that’s the only way you can make a long-term change. She also stresses that any diet will require other lifestyle changes like regular exercise, avoiding high-calorie drinks, and a regular sleep schedule. These, combined with these diet secrets from people who’ve maintained their weight loss, are the key to a fit and healthy life.

Intermittent fasting is surging in popularity thanks to its ease and health benefits, but fasting has been around for millennia. Fasting for religious purposes has long been practiced among many faiths, from Christianity and Islam to Judaism and Buddhism.

Today, several types of intermittent fasting have risen to prominence within health and nutrition circles as some studies find that fasting, or eating patterns that restrict when you eat food—but not what you eat—may have many benefits. Here’s how intermittent fasting works, what the benefits might be, and whether it’s right for you.

What is intermittent fasting?

Basically, you have a window of time during which you’re allowed to eat, and a (longer) period during which you eat no—or few—calories. During the eating window, intermittent fasters often eat as they normally would; during the hours they’re fasting, they either eat nothing or severely restrict their calories. There are several approaches to intermittent fasting, and the type you choose depends largely on what fits with your lifestyle. Many people try intermittent fasting for a few weeks before determining if it works.

What are the methods?

These four intermittent fasting approaches people commonly use:

  • The 16/8 Method: This approach may be among the easiest to adopt. People fast for 16 hours and have an eight-hour window for eating. For example, you could eat every day from 12 p.m. to 8 p.m. After 8 p.m.—until 12 p.m. the next day—you can only drink no-calorie beverages like water, tea, and coffee.
  • The 5:2 Method: Also known as alternate-day fasting, this method means that you eat normally five days a week and then fast for 24 hours, allowing yourself just 500 to 600 calories. You pick two days a week to fast—say Monday and Thursday, for example.
  • Eat-Stop-Eat: This is the same as 5:2, except that you don’t get any calories for those two non-consecutive days per week.
  • The Warrior Method: Fasters who use this method condense their eating into just four hours per day. The other 20 is spent fasting. This is more complicated—nutritionists share what you should know about the Warrior Method before trying it.

What happens to your body while intermittent fasting?

Intermittent fasting may be beneficial because of several chemical and hormonal reactions that happen when your body can’t use food for fuel.

  • Increased human growth hormone (HGH): With more HGH, your body may boost fat loss and muscle gain.
  • Better insulin sensitivity: Research indicates that Insulin levels are lower for fasters, and low insulin levels allow your body to more easily access stored fat for energy. This can lead to weight loss.
  • Cellular repair: During IF, your cells enter a process called autophagy during which they remove protein build-up and dead or damaged cell components.
  • Changes to gene expression: This process may impact how your body develops certain conditions and diseases.

Are there other benefits?

Intermittent fasting may be most popular for weight loss, but other benefits could occur.

  • Increased weight loss: Research suggests intermittent fasting can help people lose up to 8 percent of their weight in as little as three to 24 weeks—for a 200-pound person, that’s about a pound a week. Unlike typical diets, you may be able to lose weight without counting calories on this plan.
  • Higher metabolism: The weight loss may result from an increased metabolic rate. Research suggests intermittent fasting could boost your metabolism by as much as 14 percent.
  • Lower risk of diabetes: In overweight and obese individuals, intermitted fasting lowered insulin resistance by 3 to 6 percent. Lower blood sugar and insulin levels can cut your risk of type 2 diabetes.
  • Decreased inflammation markers: Inflammation is connected to several conditions and diseases. Reducing inflammation may improve health.
  • Improved heart health: Fasting may lower “bad” LDL cholesterol, blood sugar, blood triglycerides, and other factors that increase the risk of heart disease, research suggests.
  • Slow aging: With lower inflammation and cell damage, intermittent fasting may also reduce signs of aging and extend longevity.

As research expands, scientists and doctors are beginning to learn more about the possible benefits of intermittent fasting.

Is intermittent fasting safe?

The research is still relatively new, but several studies—such as this one—have found the approach to be perfectly safe for the majority of healthy, well-nourished individuals. It’s always a good idea to consult with your doctor before beginning any diet or new eating pattern, but many folks will be able to safely fast.

Who shouldn’t do intermittent fasting?

Going without calories for long periods of time isn’t wise for some groups, such as:

  • People who are underweight
  • People with a history of eating disorders
  • Anyone with a chronic disease, like diabetes or high blood pressure, without prior approval from your doctor
  • Pregnant women
  • Breastfeeding women

What’s more, research suggests some women may not experience the same benefits as men when intermittent fasting. One study found that while insulin sensitivity improved in men, it decreased in women. Some women may experience irregular cycles or amenorrhea (the complete stoppage of their menstrual cycle) on intermittent fasting—though more research is needed to confirm this.

What are the challenges?

Hunger can be an issue for some people, research suggests; others may feel ill or tired as they shift to this new eating pattern. With time, however, they often feel better.

The 16/8 method is considered among the easiest methods. If you’re thinking of trying intermittent fasting, you may want to experiment with this approach. As that becomes easier, you can graduate to more advanced options—but be sure to consult with your doctor before starting any plan. Allulose: The New Sugar Hiding in Your Food

Allulose is a sweetener that’s been on the market since 2015 and is now gaining popularity because of its low calorie count. It has 90 percent fewer calories than table sugar, according to the Calorie Control Council. The sugar occurs naturally in a handful of foods and may be an ingredient showing up in many more packaged goods in the future—including beverages, pastries, yogurts, ice creams, salad dressings, chewing gum, and more. What do you need to know about this seemingly miracle ingredient? We tapped the experts to find out.

What is allulose?

Allulose is a simple sugar found naturally in small amounts in certain foods such as wheat, jackfruit, figs, raisins, brown sugar, maple syrup, and caramel sauce. While your body absorbs allulose, it does not metabolize it—which makes it extremely low in calories.

“Allulose can also be manufactured,” says Joan Salge Blake, EdD, RDN, a clinical nutrition professor at Boston University and host of the health and wellness podcast SpotOn! Besides containing just a very small amount of calories, allulose’s effect on blood sugar is minimal. “It produces only a negligible rise in blood glucose levels so would be a plus for the millions of Americans with diabetes and prediabetes,” says Blake. If you’re wondering if artificial sweeteners are bad, here’s what you need to know.

What do the new FDA guidelines regarding allulose mean?

In April 2019, the FDA issued guidelines that allulose will still count toward a food’s total calories, but the agency will allow manufacturers to “exercise enforcement discretion to allow the use of a revised, lower calorie count.” This means manufacturers are now allowed to use 0.4 calories per gram of allulose when determining the number of calories that come from allulose in a serving of a food or beverage. Previously, per the 2016 Nutrition Facts label rule, allulose was counted as 4 calories per gram of sweetener—the same calorie count in table sugar.

“Because our bodies respond to allulose so differently [than we respond to table sugar], the FDA made the decision to exclude it from the sugars declaration,” explains Sarah Marjoram, MS, RDN, a dietitian in Atlanta. Want to eat less sugar? Try these easy food swaps to reduce your sugar intake.

Where will you see allulose?

“Science has recently discovered ways to produce allulose on a larger scale through a process using corn,” says Marjoram. “This discovery is what has made it available as a food ingredient. In addition to tasting like sugar, allulose functions very similarly to sugar—making it a very versatile ingredient. It can be used in baked, frozen, or liquid items for sweetness.”

How is allulose is different from other types of sweeteners?

There are different types of sugars, which include monosaccharides, disaccharides, and oligosaccharides,” says Stephanie Ambrose, MS, RDN, CPT, a dietitian in Houma, LA. “Monosaccharides are your simplest sugars. They include glucose, fructose, and galactose. Normal table sugar is made up of glucose and fructose,” says Ambrose. When two monosaccharides are joined together, it is called a disaccharide.”

Allulose is a monosaccharide, a simple sugar. And it’s about 70 percent as sweet as table sugar, says Blake. Get a list of healthy desserts that can actually help you lose weight.

Why would you want to eat foods with allulose?

Allulose is a great alternative for individuals who are trying to lose weight and eat healthier,” notes Ambrose. “The calories quickly add up if you use normal table sugar, which means you can cut your calories significantly by replacing table sugar with allulose. Allulose does not cause dental decay, which is another problem seen with heavy sugar consumption in children and adults. This means fewer dentist appointments for cavities.”

Are there any reasons to be concerned about allulose in your food?

Allulose is on the FDA’s list of foods that are generally recognized as safe (GRAS). This means the ingredient is safe under the conditions of its intended use—but, experts say, this doesn’t mean you shouldn’t remain cautious. “Although animal studies of allulose are promising, human studies are limited,” notes Marjoram. “It’s a relatively new product, and we just don’t have a lot of long-term data yet. When new products emerge on the marketplace, consumers sometimes have a tendency to dive all in. It’s always best to approach food and nutrition with moderation.”

Blake says she would like to see more research conducted. “It would be worth studying if there is an upper tolerable level that should be consumed daily without any negative gastrointestinal or kidney effects,” she says.

Could Avocados Be the Key to Weight Loss?

Before you start feeling guilty about indulging in that guacamole, consider a new study from the Center for Nutrition Research at Illinois Institute of Technology that suggests the fat in avocado can help you suppress hunger and stay more satisfied longer.

The study was published in the peer-reviewed journal Nutrients on May 8, 2019. It concludes that overweight and obese people who added avocado to their meals as a substitute for refined carbohydrates were able to stave off hunger longer and increase meal enjoyment. On three different days, researchers fed 31 overweight or obese adults one of three meals with identical calories: A high-fat meal with one avocado, a high-fat meal with half an avocado, or a low-fat meal. For six hours afterward, the volunteers reported how hungry they felt.

Everyone reported feeling fuller longer after the meal featuring a whole avocado; even the meal with half an avocado helped satisfy the volunteers longer than the low-fat meal. Further tests revealed that the avocado meals helped boost an intestinal hormone called PYY—when it drops, you feel hungry. In addition to these benefits, here are some more healthy reasons why you should be indulging in avocados.

“For years, fats have been targeted as the main cause of obesity, and now carbohydrates have come under scrutiny for their role in appetite regulation and weight control,” said Britt Burton-Freeman, PhD, director of the Center for Nutrition Research at Illinois Tech, who was quoted on the study’s press release. “There is no ‘one size fits all’ solution when it comes to optimal meal composition for managing appetite.
